The Fundamentals
Fluid balance is a two-part system
Water moves in and out of your cells constantly, and it doesn’t move on its own. It follows electrolytes, charged minerals like sodium and potassium, across cell membranes in a process called osmosis. That’s the part most hydration advice skips: drink water without enough of the minerals to hold it, and a share of what you drink passes straight through instead of reaching your cells.
Your kidneys and a hormone called ADH (vasopressin) constantly fine-tune this balance, concentrating or diluting your urine to keep blood volume and sodium levels in a narrow healthy range. About 80% of daily fluid comes from what you drink; the rest comes from food, especially water-dense fruits and vegetables.
"Hydration" is really shorthand for water plus the minerals that keep it where your body needs it.

What people actually get wrong
How much water do I actually need per day?+
There's no single magic number, but a reasonable benchmark from Mayo Clinic is about 11.5–15.5 cups (2.7–3.7 liters) of total fluid a day for the average healthy adult: roughly 9 cups for women and 13 for men, counting all beverages and roughly 20% from food.
Actual need swings with activity level, heat, altitude, pregnancy or breastfeeding, and illness like fever or diarrhea. Thirst and pale-yellow urine are more reliable day-to-day guides than any fixed number.
Does coffee actually dehydrate you?+
Caffeine is a mild diuretic, but for regular drinkers the effect is too small to cause net fluid loss, and tolerance to it builds within a few days. Research comparing coffee to water has found no meaningful difference in total body water between the two.
Coffee is mostly water itself, so for people who drink it regularly, it counts toward daily fluid intake rather than working against it.
Can you actually drink too much water?+
Yes. It's called hyponatremia (water intoxication), and it happens when fluid intake dilutes blood sodium faster than the kidneys can clear the excess water. It's a real risk for endurance athletes, people working in extreme heat, and anyone forcing large volumes rather than drinking to thirst.
Early signs are nausea, headache, and confusion; severe cases can cause seizures. As a rough marker, consistently drinking more than about a liter (32 oz) per hour outpaces what healthy kidneys can process.
What's the fastest way to check my hydration status?+
Urine color is the simplest real-time gauge: pale straw to light yellow generally signals good hydration. Dark yellow or amber suggests you're behind; completely clear urine, especially if it's frequent, can actually be a sign you're overdoing plain water relative to electrolytes. Thirst, energy level, and headache frequency are useful secondary signals; by the time you feel thirsty, you're typically already mildly behind.
Do I need electrolyte drinks, or is water enough?+
For most daily activity, plain water plus a normal diet supplies enough sodium, potassium, and other electrolytes on its own. A balanced diet with fruit, vegetables, and whole grains is generally sufficient.
Electrolyte replacement earns its place during long or intense exercise (roughly 60–90+ minutes), heavy sweating, hot-weather work, or fluid losses from vomiting or diarrhea, situations where sodium loss, not just water loss, is the limiting factor.
What are the early warning signs of dehydration?+
Thirst, dry mouth, dark urine, fatigue, and headache are the early markers. As it progresses: dizziness, faster heartbeat, reduced urination, and confusion signal it's becoming more serious and worth addressing quickly, especially in young children and older adults.
